There's a particular kind of exhaustion that high performers know well. You're not tired in a way that sleep fixes easily. You're wired — alert in all the wrong ways, moving fast but getting less done, snapping at people you care about, lying awake at 1 a.m. running through tomorrow's list.

This isn't a willpower problem. It's a nervous system problem.

And unlike many things in your health, it's one you can meaningfully shift — in minutes, not months.

What "Overactive" Actually Means

Your nervous system has two primary operating modes. The sympathetic branch is your accelerator: it mobilises energy, sharpens certain kinds of attention, and prepares you to act under threat. The parasympathetic branch is your recovery mode: it digests food, consolidates memory, repairs tissue, and allows you to think clearly at depth.

In healthy functioning, these systems balance each other. You rise to a challenge and then return to baseline.

Chronic stress disrupts that balance. When the sympathetic system stays dominant for weeks or months — as it commonly does for founders, executives, and anyone navigating sustained uncertainty — the body begins to treat high alert as the new normal. Cortisol and adrenaline remain elevated. Heart rate variability drops. Sleep quality degrades even when sleep duration looks adequate.

The result is what researchers describe as nervous system dysregulation: a state where the accelerator is partially stuck, and the recovery system can't fully engage.

According to a 2026 ZipDo report, 72% of entrepreneurs report experiencing burnout symptoms in the past year, with chronic fatigue — a hallmark of prolonged sympathetic dominance — cited as a daily experience for nearly two-thirds of those affected.

The irony is significant. Chronic nervous system activation doesn't sharpen your edge. It progressively dulls it.

Why Short Practices Work

The good news is that the parasympathetic nervous system is not out of reach. It has a direct entry point: your breath.

The vagus nerve — the primary channel of parasympathetic signalling — responds to the rhythm and depth of your exhalation. When you extend your exhale relative to your inhale, you increase vagal tone, which in turn sends a signal to the brain to downregulate threat responses. Heart rate slows. Blood pressure drops. The prefrontal cortex — responsible for clear thinking and measured decision-making — regains more influence over your responses.

This mechanism is fast. You don't need 20 minutes of meditation. You need a few minutes of intentional practice applied at the right moment.

The following four techniques each take five minutes or less. They are drawn from peer-reviewed research and are practical enough to use between meetings, before a difficult conversation, or at the end of a demanding workday.

Four Techniques to Try

1.The Physiological Sigh (30 seconds)
This is the fastest-acting reset currently supported by research. Take a double inhale through the nose — a full breath, then a second short inhale to top up the lungs — followed by a slow, complete exhale through the mouth.

A single physiological sigh takes about 30 seconds. Two or three in a row can meaningfully reduce subjective stress and lower heart rate. The mechanism was mapped to a specific cluster of brainstem neurons by researchers at UCLA and Stanford, and a 2023 randomised study published in Cell Reports Medicine established it as one of the most effective breathing techniques for real-time mood improvement.

Use it: any time you notice your breathing becoming shallow and fast, or before stepping into a high-stakes situation.

2.Cyclic Sighing (5 minutes)
An extended version of the above. Spend five minutes doing slow, exhale-emphasised sighs at your own pace, without forcing a count or rhythm. The 2023 Cell Reports Medicine study compared this approach to box breathing, cyclic hyperventilation, and mindfulness meditation. Cyclic sighing produced the greatest improvements in mood and the most consistent reductions in physiological arousal across the participant group.

Use it: as a morning or midday reset. It can be done seated at a desk.

3.Box Breathing (4–5 minutes)
Inhale for four counts, hold for four, exhale for four, hold for four. Repeat for four to five minutes.

Box breathing works by introducing a deliberate, rhythmic pattern that gives the nervous system a predictable, low-threat signal to follow. It's been used in high-performance contexts — including US Navy SEAL training — precisely because it works under pressure. It may take a few sessions to feel comfortable with the holds, but most people find it accessible within one or two tries.

Use it: when you need grounded focus rather than urgency — before a presentation, a difficult decision, or an important conversation.

4.Brief Body Awareness Scan (3–5 minutes)
Bring attention slowly through your body, starting at your feet and moving upward. Notice sensation without trying to change it. If you find areas of tension, try a single exhale while consciously releasing that area, but observation alone is sufficient.

This practice draws on research from mindfulness-based stress reduction (MBSR) showing that body-focused awareness interrupts the cortical loops of rumination that tend to sustain the stress response. It is less about physical relaxation and more about redirecting attentional resources away from threat-scanning.

Use it: before sleep, or during any transition point in the day when your mind is running ahead of the present moment.

Building the Habit

The research is fairly consistent: most people notice a meaningful shift in baseline stress levels within one to two weeks of applying even a single five-minute daily practice. The full benefit — including measurable improvements in sleep and cognitive recovery — tends to emerge over four to six weeks.

The practical implication: you don't need to implement all four techniques. Choose one that fits a transition you already have built into your day, and attach it there. After a call, before lunch, during a commute, or as part of a wind-down routine. The technique matters less than the consistency.

What you're essentially doing is giving your nervous system regular opportunities to complete the stress cycle — to move through activation and return to baseline — rather than staying suspended in it indefinitely.
